{"id":18030,"date":"2026-08-07T12:02:21","date_gmt":"2026-08-07T10:02:21","guid":{"rendered":"https:\/\/bilboteam.com\/how-to-structure-a-weekly-training-plan-to-build-real-strength-and-muscle\/"},"modified":"2026-09-04T19:21:12","modified_gmt":"2026-09-04T17:21:12","slug":"how-to-structure-a-weekly-training-plan-to-build-real-strength-and-muscle","status":"publish","type":"post","link":"https:\/\/bilboteam.com\/en\/how-to-structure-a-weekly-training-plan-to-build-real-strength-and-muscle\/","title":{"rendered":"How to structure a weekly training plan to build real strength and muscle"},"content":{"rendered":"\n<p class=\"wp-block-paragraph\">If you\u2019ve been training for a while and feel like you\u2019re going in circles (switching routines every two weeks, or you destroy yourself one day and the next you don\u2019t even make it to the gym), this article is for you. <\/p>\n\n<p class=\"wp-block-paragraph\">I\u2019m not going to tell you what muscles each exercise works or give you a list of generic tips. <\/p>\n\n<p class=\"wp-block-paragraph\">I\u2019m going to show you how I think about weekly planning\u2014and why most people don\u2019t progress even when they work hard.<\/p>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h2 class=\"wp-block-heading\">The problem isn\u2019t a lack of effort<\/h2>\n\n<p class=\"wp-block-paragraph\">The most common mistake I see isn\u2019t training too little. It\u2019s training with no structure.  <\/p>\n\n<p class=\"wp-block-paragraph\">Some people bust their ass in the gym for months and don\u2019t add even 1 kg to their numbers. Why? Because strength training doesn\u2019t work off random bursts of intensity\u2014it works off systematic progression, week after week.  <\/p>\n\n<p class=\"wp-block-paragraph\">A weekly training plan isn\u2019t a list of exercises. It\u2019s a system where every session has a clear purpose, every muscle group gets enough stimulus to grow, and your numbers (weight and reps) go up in a measurable way over time. <strong>If you want to stop winging it and train with a real plan, the <a href=\"https:\/\/bilboteam.com\/en\/bilbo-method-plan\/?v=19ae7145f0ee\">Bilbo Method Plan<\/a> is built for exactly that.<\/strong> <\/p>\n\n<p class=\"wp-block-paragraph\">Without that, you\u2019re just improvising. Not how many you can train this week\u2014how many you\u2019ll still be doing three months from now when work hits, August heat shows up, or any other excuse. <\/p>\n\n<ul class=\"wp-block-list\">\n<li><strong>With 3 days a week<\/strong>. That\u2019s plenty to build serious strength and muscle. A well-designed full-body plan, with heavy main lifts and measured progression, is extremely effective. It\u2019s what I recommend for beginners or anyone with a life full of variables.   <br\/><\/li>\n\n\n\n<li><strong>With 4 days<\/strong>. You can split the work by muscle groups and add more volume without making sessions longer. An upper\/lower split or a body-part split works perfectly and lets you train each muscle twice per week, which is optimal for hypertrophy.  <br\/><\/li>\n\n\n\n<li><strong>With 5+ days<\/strong>. Now you\u2019re in high-performance territory where periodization, volume control, and recovery are critical. If you haven\u2019t trained intelligently for at least a year, you don\u2019t need this.  <\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\">There\u2019s no \u201cideal frequency\u201d in the abstract. There\u2019s only what fits your real life. <\/p>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h2 class=\"wp-block-heading\">How to split muscle work across the week<\/h2>\n\n<p class=\"wp-block-paragraph\">Here\u2019s one principle I don\u2019t negotiate: each muscle group needs to be trained at least twice per week to maximize hypertrophy. The evidence backs it up\u2014and it\u2019s what I\u2019ve seen for years training and coaching athletes. <\/p>\n\n<p class=\"wp-block-paragraph\">The classic mistake of \u201cchest day\u201d on Monday and not touching chest again until the next Monday is inefficient if your goal is to build muscle. Muscle recovers way sooner than 7 days. <\/p>\n\n<p class=\"wp-block-paragraph\">An efficient 4-day split could look like:<\/p>\n\n<ul class=\"wp-block-list\">\n<li><strong>Monday:<\/strong> Push (chest, shoulders, triceps)<\/li>\n\n\n\n<li><strong>Tuesday:<\/strong> Pull + biceps (back, biceps)<\/li>\n\n\n\n<li><strong>Thursday:<\/strong> Legs (quads, glutes, hamstrings)<\/li>\n\n\n\n<li><strong>Friday:<\/strong> Push\/pull or full-body strength<\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\">With 3 days, full-body gives you that frequency naturally because every session hits all the main groups.<\/p>\n\n<p class=\"wp-block-paragraph\">In this video I explain more about how to program your training to build muscle mass:<\/p>\n\n<center><iframe width=\"560\" height=\"315\" src=\"https:\/\/www.youtube.com\/embed\/8F2s2fRO7wE?si=iJk4qsz2ipZnkYRU\" title=\"YouTube video player\" frameborder=\"0\" allow=\"accelerometer; autoplay; clipboard-write; encrypted-media; gyroscope; picture-in-picture; web-share\" referrerpolicy=\"strict-origin-when-cross-origin\" allowfullscreen=\"\"><\/iframe><\/center>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h2 class=\"wp-block-heading\">The main lift is everything<\/h2>\n\n<p class=\"wp-block-paragraph\">Inside every session, there\u2019s a hierarchy. <\/p>\n\n<p class=\"wp-block-paragraph\">The main lift (the one you do first, heavy, and with the most demanding technique) is what moves the needle for strength and muscle. Accessories help, but they\u2019re not what makes you grow. <\/p>\n\n<p class=\"wp-block-paragraph\">That\u2019s why in the <strong><a href=\"https:\/\/bilboteam.com\/en\/what-is-the-bilbo-method\/?v=19ae7145f0ee\">Bilbo Method<\/a><\/strong> the first exercise for each muscle group follows a structured progression system: instead of doing flat sets with the same weight week after week, the load increases in a calculated way based on your one-rep max. That way every session has a clear, verifiable performance target. <\/p>\n\n<p class=\"wp-block-paragraph\">If you\u2019re not progressing on the main lift, you\u2019re not growing. Simple as that. <\/p>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h2 class=\"wp-block-heading\">Progression: the missing ingredient<\/h2>\n\n<p class=\"wp-block-paragraph\">Progression isn\u2019t \u201ctry to lift more whenever you can.\u201d Progression is a plan. You know ahead of time what weight you need to move this week, how many reps, and when it\u2019s time to add load.  <\/p>\n\n<p class=\"wp-block-paragraph\">There are lots of ways to program progression: <\/p>\n\n<ul class=\"wp-block-list\">\n<li><strong>double progression<\/strong> (first you add reps, then weight)<\/li>\n\n\n\n<li><strong>classic linear progression<\/strong> (you add weight every week)<\/li>\n\n\n\n<li><strong>undulating periodization<\/strong> (the load varies by day)<\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\">What matters isn\u2019t which one you pick\u2014it\u2019s that you have a system and you track it.<\/p>\n\n<p class=\"wp-block-paragraph\">90% of people in the gym don\u2019t track anything. They don\u2019t know what they lifted last week or how many reps they did. That makes progress invisible. If you don\u2019t measure it, you can\u2019t improve it.   <\/p>\n\n<p class=\"wp-block-paragraph\">One tool I use that works is calculating your estimated 1RM to adjust working loads. A woman who wants to <a href=\"https:\/\/bilboteam.com\/en\/strength-training-for-women\/\"><strong>build strength and muscle<\/strong><\/a> needs the exact same thing: measured progression, heavy main lifts, and enough training volume. What changes is the starting numbers, not the training logic.  <\/p>\n\n<p class=\"wp-block-paragraph\">The myth that women should do \u201clots of reps with light weight to tone\u201d is one of the most damaging ideas floating around the fitness world. Muscle hypertrophy works the same in men and women. Hormones differ\u2014the mechanism doesn\u2019t.  <\/p>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h2 class=\"wp-block-heading\">How much volume you really need<\/h2>\n\n<p class=\"wp-block-paragraph\">Training volume (the total number of sets per muscle group per week) has an optimal range. Too little and there\u2019s not enough stimulus to grow. Too much and you don\u2019t recover\u2014which also kills progress.  <\/p>\n\n<p class=\"wp-block-paragraph\">As a general reference, to build muscle <strong>most people respond well to 10\u201320 weekly sets per muscle group<\/strong>, spread across at least two sessions. Big groups like legs or back usually need the higher end of that range. <\/p>\n\n<p class=\"wp-block-paragraph\">But here\u2019s something almost nobody says: <strong>you have to earn volume<\/strong>. <\/p>\n\n<p class=\"wp-block-paragraph\">If you\u2019re new to training\u2014or you\u2019ve been training for a while without real progression\u2014your body isn\u2019t ready to handle 20 weekly sets per muscle group. Start at the low end, execute well, and increase volume when you\u2019re recovering fine and your numbers are going up. <\/p>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h2 class=\"wp-block-heading\">Rest is part of the plan<\/h2>\n\n<p class=\"wp-block-paragraph\"><strong>A weekly plan isn\u2019t just training days<\/strong>. Rest days are part of the structure. Muscle doesn\u2019t grow while you train\u2014it grows while you recover. If you train every day without giving your body room to adapt, you\u2019re literally blocking progress.   <\/p>\n\n<p class=\"wp-block-paragraph\">That includes sleeping well, eating enough protein, and not showing up to every session with your nervous system fried. It\u2019s not just about building general strength: there are specific physical tests with minimum standards you must hit, and your training has to be built around that. Better 3 days for a year than 5 days for a month. <\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\"><\/p>\n\n<ul class=\"wp-block-list\">\n<li><strong>Second<\/strong>, you need measured progression on the main lifts. No numbers, no reference. No reference, no improvement.  <\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\"><\/p>\n\n<ul class=\"wp-block-list\">\n<li><strong>Third<\/strong>, volume should match your level\u2014not the maximum you can survive this week.<\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\"><\/p>\n\n<ul class=\"wp-block-list\">\n<li><strong>Fourth<\/strong>, rest days should be planned just like training days.<\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\"><\/p>\n\n<ul class=\"wp-block-list\">\n<li><strong>And fifth<\/strong>\u2014this is what separates people who progress from people who spin their wheels\u2014you need a system that tells you exactly what to do each day and how you\u2019re doing compared to last week.<\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\"><\/p>\n\n<p class=\"wp-block-paragraph\">\ud83d\udc49\ud83c\udffb <strong>That\u2019s exactly what the <a href=\"https:\/\/bilboteam.com\/en\/bilbo-method-plan\/?v=19ae7145f0ee\">Bilbo Method Plan<\/a> does<\/strong>: three complete routines with built-in progression, tracking for weights and reps, automatic 1RM calculation, and direct access to me if you\u2019ve got questions.
