{"id":18077,"date":"2026-08-18T09:55:44","date_gmt":"2026-08-18T07:55:44","guid":{"rendered":"https:\/\/bilboteam.com\/leg-routine-for-strength-and-hypertrophy-the-ultimate-guide-to-developing-the-lower-body\/"},"modified":"2026-09-06T22:43:25","modified_gmt":"2026-09-06T20:43:25","slug":"leg-routine-for-strength-and-hypertrophy-the-ultimate-guide-to-developing-the-lower-body","status":"publish","type":"post","link":"https:\/\/bilboteam.com\/en\/leg-routine-for-strength-and-hypertrophy-the-ultimate-guide-to-developing-the-lower-body\/","title":{"rendered":"Leg routine for strength and hypertrophy: the ultimate guide to developing the lower body"},"content":{"rendered":"\n<p class=\"wp-block-paragraph\">Training your legs well isn&#8217;t about leaving the gym unable to even move. <strong>Leg training<\/strong> needs to have a goal, a progression, and, above all, logic. <\/p>\n\n<p class=\"wp-block-paragraph\">I&#8217;ve been training for many years and seeing how most <a href=\"https:\/\/bilboteam.com\/en\/training-plans\/\" target=\"_blank\" rel=\"noreferrer noopener\"><strong>strength training programs<\/strong><\/a> are structured in gyms, and there&#8217;s something that repeats a lot: most people want to improve their lower body, but they aren&#8217;t very clear on what training it well really means.<\/p>\n\n<p class=\"wp-block-paragraph\">Some do squats until they get bored. Others add leg press, extensions, hamstrings, lunges, calves and still ask what exercise they&#8217;re missing. And then there&#8217;s the one who changes their routine every two weeks because they saw on social media that a new exercise exists that &#8220;activates the quads 37% more.&#8221;  <\/p>\n\n<p class=\"wp-block-paragraph\">Let&#8217;s simplify it.<\/p>\n\n<p class=\"wp-block-paragraph\">Do you want to gain strength and muscle mass? Then you need well-chosen <strong>leg exercises<\/strong>, enough volume, a frequency you can maintain, and a progression that allows you to do more as the weeks go by. And that&#8217;s exactly what we&#8217;re going to see in this guide.  <\/p>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h2 class=\"wp-block-heading\"><strong>Why most people train legs wrong<\/strong><\/h2>\n\n<p class=\"wp-block-paragraph\">The main problem with <strong>leg training<\/strong> isn&#8217;t usually a lack of desire. It&#8217;s just the opposite: often people train too much and progress too little. <\/p>\n\n<p class=\"wp-block-paragraph\">There are people who do a crazy number of sets in one session and then need five or six days to recover. When they go back to training, they start practically from scratch. That isn&#8217;t necessarily training hard. It&#8217;s accumulating useless fatigue.   <\/p>\n\n<p class=\"wp-block-paragraph\">To <strong>gain strength or seek hypertrophy<\/strong> you need a sufficiently demanding stimulus, but you also have to be able to recover and repeat that stimulus. If you do ten sets of squats to failure today, you aren&#8217;t stronger tomorrow for having suffered more. You&#8217;ll be stronger when, after recovering, you can move the bar at a higher speed or add weight with the same technique.  <\/p>\n\n<p class=\"wp-block-paragraph\">That&#8217;s why, when we talk about <strong>strength training<\/strong> or <strong>hypertrophy training<\/strong>, we shouldn&#8217;t separate the concept of effort from the concept of progression.<\/p>\n\n<p class=\"wp-block-paragraph\">Another very common mistake is thinking that training legs means training only the quadriceps. Legs are much more than that. We have quads, glutes, hamstrings, adductors, and calves, and each has different functions.   <\/p>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h2 class=\"wp-block-heading\"><strong>The main exercises that can&#8217;t be missing<\/strong><\/h2>\n\n<p class=\"wp-block-paragraph\">There is no magic list of exercises that everyone has to do exactly the same. The structure has to adapt to the person, their mobility, their experience, and their goal. In fact, the logic of loading doesn&#8217;t change by gender; the guidelines for <a href=\"https:\/\/bilboteam.com\/en\/strength-training-for-women\/\"><strong>strength training in women<\/strong><\/a> follow the exact same principles of progression.  <\/p>\n\n<p class=\"wp-block-paragraph\">But there are movements that I consider especially useful:<\/p>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h3 class=\"wp-block-heading\"><strong>1. Back Squat<\/strong><\/h3>\n\n<p class=\"wp-block-paragraph\">The squat is one of the great pillars for developing strength and muscle mass in the lower body. It allows you to work with significant loads and requires the coordinated participation of practically all the muscles in the legs and hips. <\/p>\n\n<p class=\"wp-block-paragraph\">Now, just because it&#8217;s an excellent exercise doesn&#8217;t mean you have to do a heavy squat to the limit every time you train. Technique, range of motion, and the ability to progress for months are much more important than lifting a crazy amount one day. <\/p>\n\n<p class=\"wp-block-paragraph\">\u25b6\ufe0f If you train in your own space, having the right equipment makes the difference. Unilateral exercises (Lunges and Bulgarian Split Squats)<\/strong><\/h3>\n\n<p class=\"wp-block-paragraph\">Lunges, Bulgarian split squats, or similar variants are excellent complements. <\/p>\n\n<p class=\"wp-block-paragraph\">In addition to working the muscles, they force you to control the movement of each side independently. Leg press and isolation exercises<\/strong><\/h3>\n\n<p class=\"wp-block-paragraph\">The leg press is ideal for adding volume to <strong>leg training<\/strong> without the main limitation being trunk stability. <\/p>\n\n<p class=\"wp-block-paragraph\">And then we have exercises like leg extensions, leg curls, and calf raises. They aren&#8217;t &#8220;worse&#8221; exercises for being on a machine; they simply fulfill another function within the total volume. <\/p>\n\n<div style=\"height:20px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n<h3 class=\"wp-block-heading\"><strong>What about the Deadlift and its variants<\/strong>?<\/h3>\n\n<p class=\"wp-block-paragraph\">From Bilboteam we <strong>totally advise against the conventional deadlift and any other heavy deadlift variant<\/strong>, due to the risk it can pose to the back, especially regarding herniated discs and other spinal injuries.<\/p>\n\n<p class=\"wp-block-paragraph\">The <strong>exception would be the case of powerlifters or strongmen<\/strong>, for whom the deadlift is part of the competition and, therefore, they need to specifically train this movement.<\/p>\n\n<p class=\"wp-block-paragraph\">In case of performing any of the deadlift variants, we advise using light weights, always prioritizing excellent technique, controlled movement, and safe execution. There is no universal number of sets that works for everyone, although we shouldn&#8217;t exceed 9 total sets per muscle group. Your appropriate volume will depend on your level, recovery, nutrition, and the rest of the activities you do during the week.  <\/p>\n\n<p class=\"wp-block-paragraph\">A good strategy is to work the legs twice a week, distributing the volume instead of concentrating it all in a single destructive session:<\/p>\n\n<ul class=\"wp-block-list\">\n<li><strong>Day 1 (strength and basics focus):<\/strong> Heavy back squat + Hip Thrust + Leg press + Calves.<br\/><\/li>\n\n\n\n<li><strong>Day 2 (hypertrophy and complements focus):<\/strong> Squat variant (or Bulgarian squat) + lunges + leg curl + leg extension.<\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\"><\/p>\n\n<p class=\"wp-block-paragraph\">The advantage of splitting the training is simple: you can perform quality sets, move more total weight, and arrive fresher to each exercise. <\/p>\n\n<p class=\"wp-block-paragraph\">Remember: more volume doesn&#8217;t always mean more growth. It means moving the bar at a higher speed, increasing reps with the same load, or improving technical quality. If today you squat 100 kg for 6 reps, and in three weeks you do 8 reps with the same ease, you&#8217;ve become stronger without needing to have changed the plates.  <\/p>\n\n<p class=\"wp-block-paragraph\">The problem is that most people train by feel: one day they put on one weight, another day another, they change the reps and after three months they don&#8217;t know if they&#8217;ve really improved. The correct answer is: it depends on your context. <\/p>\n\n<ul class=\"wp-block-list\">\n<li><strong>Frequency 3:<\/strong> If you train four or five days a week and your absolute priority is the lower body, three light or moderate sessions make a lot of sense (for example: Monday knee-dominant, Wednesday posterior chain, Friday volume\/hypertrophy).<br\/><\/li>\n\n\n\n<li><strong>Frequency 2:<\/strong> For 90% of people, two well-structured days are more than enough to progress steadily for years.<\/li>\n<\/ul>\n\n<p class=\"wp-block-paragraph\"><\/p>\n\n<p class=\"wp-block-paragraph\">Also, if you&#8217;re preparing for physical ability tests for security forces where running or jumping are eliminatory, adjusting this frequency is vital to not accumulate fatigue in the legs. A hard squat session will affect your performance in other exercises, and the deadlift generates quite a bit of fatigue in the nervous system. <\/p>\n\n<p class=\"wp-block-paragraph\">To organize your week wisely:<\/p>\n\n<ol class=\"wp-block-list\">\n<li><strong>Plan rest between stimuli:<\/strong> Leave enough space between a heavy leg workout and your cardio or running sessions.<br\/><\/li>\n\n\n\n<li><strong>Take care of biomechanics and joints:<\/strong> Poor foot support or poor knee alignment will ruin force transmission. That&#8217;s why in strength training I&#8217;m much more interested in there being a clear progression than in you having a routine full of weird exercises. <\/p>\n\n<p class=\"wp-block-paragraph\">The perfect routine isn&#8217;t the one that looks hardest on paper. It&#8217;s the one you can execute well, recover from, and improve for months.
